After asking after from a forum legend i have put together this plan. I would appreciate any comments from said legend or anyone else.
1 speed work
2 hill work
3 long slow
3 pilates
3 gym based strength and plyometrics.

Who else would it be. He is one of the most friendly and most giving of his knowledge and experience type person out there. What gave it away ?.
Like Columbo, I just pieced it together: as a member of the same club I figured you'd probably be happy discussing this at length with him, I also know something of his methods having chat to him myself...and as you say, it's just the kind of thing the cheeriest, most helpfulest guy would sort you out with!:D
